What Is VO2 Max?
VO2 max is the maximum volume of oxygen your body can use per minute during intense exercise, expressed in milliliters of oxygen per kilogram of body weight per minute (ml/kg/min). It is widely regarded as the single best laboratory measure of cardiovascular fitness and aerobic endurance.
Why it matters for runners and athletes:
- It predicts endurance performance. All else equal, a higher VO2 max means you can sustain faster paces.
- It responds to training. Consistent aerobic work — especially intervals near your threshold — can raise it 5–20% over months.
- It tracks health. Research links higher cardiorespiratory fitness to lower all-cause mortality, independent of other risk factors.
A lab test with a metabolic cart (graded exercise test) is the gold standard, but field estimates like the ones above correlate well enough to track your own progress over time. What matters most is the trend: test monthly under similar conditions and watch the number move.

Estimates are just that — estimates. The Cooper test has a standard error of roughly ±3 ml/kg/min versus lab measurement; the heart-rate ratio method is less precise (±5 ml/kg/min) but excellent for tracking trends. Medications (especially beta-blockers), caffeine, illness, heat, and altitude all shift heart-rate-based estimates.

How to Improve Your VO2 Max
- Do one interval session weekly. 4–6 × 3–4 minutes at ~95% max heart rate with equal recovery is the most research-backed protocol.

What is a good VO2 max for my age?
It depends on age and sex — use the norms table above. As a rough guide, a VO2 max above 45 ml/kg/min (men) or 38 (women) in your 30s lands in the “excellent” range by ACSM standards.
How accurate is the Cooper test?
Well validated since 1968, with a standard error around ±3 ml/kg/min versus lab measurement — provided you run a genuine all-out effort with even pacing. Starting too fast and fading underestimates your score.

Every 4–6 weeks, using the same method under similar conditions (time of day, surface, warm-up, rested state). Fitness changes slowly; monthly testing captures real trends without noise.
Can VO2 max be improved after 50?
Yes. Studies show structured interval training raises VO2 max at any age, though the ceiling lowers with age. Consistency matters far more than any single workout.
