VO2 max is the maximum rate your body can consume oxygen during exercise — the single best lab measure of aerobic fitness. Pick a method below, enter your numbers, and get an instant estimate with an age-graded fitness rating.

VO2 Max Calculator

Run as far as you can in 12 minutes on a flat, measured course (track, treadmill, or GPS watch). Then enter your distance.

Walk exactly 1 mile as briskly as you can (no running). The moment you finish, take your pulse for 15 seconds and multiply by 4 — or read it from your watch.

No workout required. Enter your resting heart rate (measure first thing in the morning) and your maximum heart rate — or let us estimate max from your age.

VO2 max is the maximum oxygen your body can use per minute during intense exercise, measured in ml/kg/min — the best laboratory measure of cardiovascular fitness. Higher means faster sustainable paces; it responds to training (5–20% gains over months) and tracks with lower all-cause mortality. This calculator estimates it via 3 science-backed field methods.

How to read your result: the VO2 max scale

Got your number? Here is how to read it at a glance. Find your band below, then check the exact norms table for your age and sex further down.
Bands follow ACSM / Cooper Institute norms (see the full table below). What matters most is the trend — test monthly under similar conditions and watch the number move.

What your score means

Your band in one glance — what it says about your fitness and the single best next move.
Poor
Below average aerobic fitness for your age and sex — the starting line, not a verdict.
Fair
Around the middle of the pack. Your aerobic engine exists — it just needs structure.
Good
Above average — a solid aerobic base that predicts strong endurance performance.
Excellent
Well above average. You are in strong aerobic shape with real speed to show for it.
Superior
Elite territory for your age and sex — the top band of the ACSM/Cooper norms.

What Is VO2 Max?

VO2 max is the maximum volume of oxygen your body can use per minute during intense exercise, expressed in milliliters of oxygen per kilogram of body weight per minute (ml/kg/min). It is widely regarded as the single best laboratory measure of cardiovascular fitness and aerobic endurance.

Why it matters for runners and athletes:

  • It predicts endurance performance. All else equal, a higher VO2 max means you can sustain faster paces.
  • It responds to training. Consistent aerobic work — especially intervals near your threshold — can raise it 5–20% over months.
  • It tracks health. Research links higher cardiorespiratory fitness to lower all-cause mortality, independent of other risk factors.

A lab test with a metabolic cart (graded exercise test) is the gold standard, but field estimates like the ones above correlate well enough to track your own progress over time. What matters most is the trend: test monthly under similar conditions and watch the number move.

The 3 Methods & Their Sources

Method Formula Source Best for
Cooper 12-min run VO2max = (distance in meters − 504.9) ÷ 44.73 Cooper, K.H. (1968). A means of assessing maximal oxygen intake. JAMA. Runners comfortable with hard efforts
Rockport 1-mile walk 132.853 − 0.0769×weight(lb) − 0.3877×age + 6.315×sex − 3.2649×time(min) − 0.1565×HR Kline, G.M. et al. (1987). Estimation of VO2max from a one-mile track walk. Medicine & Science in Sports & Exercise. Beginners, older adults, low-impact
Heart-rate ratio VO2max = 15.3 × (HRmax ÷ HRrest) Uth, N. et al. (2004). Estimation of VO2max from the ratio between HRmax and HRrest. European Journal of Applied Physiology. Quick checks, trend tracking
Max HR estimate HRmax = 208 − 0.7 × age Tanaka, H. et al. (2001). Age-predicted maximal heart rate revisited. J. American College of Cardiology. Used when max HR is unknown

Estimates are just that — estimates. The Cooper test has a standard error of roughly ±3 ml/kg/min versus lab measurement; the heart-rate ratio method is less precise (±5 ml/kg/min) but excellent for tracking trends. Medications (especially beta-blockers), caffeine, illness, heat, and altitude all shift heart-rate-based estimates.

How to Improve Your VO2 Max

  • Do one interval session weekly. 4–6 × 3–4 minutes at ~95% max heart rate with equal recovery is the most research-backed protocol.
  • Keep 80% of volume easy. Zone 2 base building grows the aerobic engine that intervals sharpen.
  • Retest every 4–6 weeks with the same method, similar conditions, and similar warm-up.
  • Track with a GPS watch. Many Garmin watches estimate VO2 max automatically from your runs — see our best smartwatches for runners guide and our Garmin Forerunner 570 breakdown.
⚖️ Health note
This calculator gives fitness estimates, not medical diagnoses. Maximal tests are demanding — if you have a heart condition, chest pain, dizziness, or take heart-rate-affecting medication, check with your doctor first. See our medical disclaimer.

Frequently Asked Questions

What is a good VO2 max for my age?

It depends on age and sex — use the norms table above. As a rough guide, a VO2 max above 45 ml/kg/min (men) or 38 (women) in your 30s lands in the “excellent” range by ACSM standards.

How accurate is the Cooper test?

Well validated since 1968, with a standard error around ±3 ml/kg/min versus lab measurement — provided you run a genuine all-out effort with even pacing. Starting too fast and fading underestimates your score.

Which method should I choose?

Runners: the Cooper 12-minute run. Beginners or anyone avoiding hard running: the Rockport walk. For a 60-second check with zero exercise: the heart-rate ratio method.

Why does my Garmin show a different VO2 max?

Garmin estimates VO2 max from weeks of GPS + heart-rate data using its own Firstbeat algorithms — a different method from these field tests, so small differences are normal. Compare trends, not single numbers.

How often should I retest?

Every 4–6 weeks, using the same method under similar conditions (time of day, surface, warm-up, rested state). Fitness changes slowly; monthly testing captures real trends without noise.

Can VO2 max be improved after 50?

Yes. Studies show structured interval training raises VO2 max at any age, though the ceiling lowers with age. Consistency matters far more than any single workout.
